The hardest part of the low FODMAP diet usually isn't any single meal, it's the day-to-day grind of checking labels and second-guessing ingredients. A properly stocked kitchen removes most of that friction before you've even started cooking.

Start With a Low FODMAP Pantry Base

A well-stocked pantry means you're never caught without a safe option. Keep these on hand as your foundation:

  • Grains: rice, quinoa, gluten-free pasta, oats
  • Canned goods: chickpeas (in small amounts), canned tomatoes, coconut milk
  • Oils and vinegars: garlic-infused olive oil, regular olive oil, balsamic vinegar
  • Seasonings: a small rotation of trusted, garlic-and-onion-free spice blends
  • Condiments: mustard, mayonnaise (check for garlic), soy sauce, fish sauce

Batch-Cook the Basics, Not the Whole Meal

Rather than fully prepping identical meals for the week, batch-cook the individual components and mix and match:

  • A base protein (grilled chicken, browned mince, baked salmon)
  • A grain (rice, quinoa)
  • One or two roasted low FODMAP vegetables

This gives you more variety across the week without more cooking, and it's easier to keep portions of moderate FODMAP foods (like zucchini or capsicum) in check when you're building a bowl rather than eating a pre-portioned dish that might have gone heavy on one ingredient.

Freezer Staples Worth Keeping

  • Portioned cooked rice or quinoa
  • Frozen low FODMAP vegetables like green beans, capsicum, and carrot
  • Cooked, shredded chicken for quick additions to bowls or wraps
  • Garlic-infused oil (freezes and thaws fine, so it's worth batching)
